How many times a week should I train?

It is one of the most common questions from people starting to train, and also from people who have been training for a while and want to optimise their results. The answer depends on your goal, your current level and your ability to recover. But exercise science has established clear principles that help you make that decision sensibly.

There's no magic number

The first thing to understand is that there's no universal answer. Training 3 times a week may be too little for an advanced athlete and too much for someone starting from scratch. What determines the ideal number of weekly sessions is the combination of three factors: your goal, your fitness level and the quality of your recovery.

How often to train depending on your goal:

If your goal is to lose fat

For fat loss, consistency and weekly volume of physical activity are the most important factors. Most health guidelines recommend between 3 and 5 sessions a week, combining strength training with cardiovascular work.

Training 3 times a week is enough to create the stimulus you need, as long as your diet is aligned with your goal. Above 5 sessions, the risk of overtraining and injury goes up without the results increasing in proportion.

If your goal is to build muscle

For hypertrophy, each muscle group needs to be stimulated at least 2 times a week. That usually means 3 to 5 sessions a week, depending on how you split your training.

Load progression and volume per session matter more than the number of days. Training 4 times a week with quality always beats 6 times with poorly structured sessions.

If your goal is to improve your overall fitness

For general conditioning, more energy day to day, better endurance and better body composition, 3 to 4 sessions a week is the sweet spot for most people. It's enough to progress consistently without compromising recovery.

If your goal is to prepare for a HYROX race or a CrossFit competition

In this case, volume goes up to 4 to 6 sessions a week, carefully balanced between high-intensity sessions, technical work and active recovery. Programming should be done with a coach who knows your specific goals.

How often to train depending on your level:

Beginner: first 3 to 6 months

3 sessions a week is the ideal starting point. Your body is adapting to new stimuli: muscular, joint and neurological. More sessions at this stage do not speed up results; they increase the risk of injury and of dropping out from too much fatigue.

Leave at least one rest day between sessions in the first few weeks.

Intermediate: 6 months to 2 years of training

3 to 4 sessions a week is the most common and effective range. Your body can already handle more volume and recovery is more efficient. It is also the stage where months of consistency start producing visible, measurable results.

Advanced: more than 2 years of consistent training

4 to 6 sessions a week, with sessions clearly differentiated in intensity and focus. Periodisation, the planned alternation of higher and lower volume periods, is essential to keep progressing without building up chronic fatigue.

Recovery is as important as training

A very common mistake, especially among people who are motivated in their first few months, is increasing the number of sessions without improving the quality of recovery. Muscle doesn't grow during training, it grows during rest. Training is the stimulus; rest is where adaptation happens.

Signs you're training too much without recovering properly:

  • Persistent fatigue that rest doesn't fix
  • Drop in performance during sessions
  • Muscle soreness lasting more than 72 hours
  • Trouble sleeping
  • Lack of motivation to train

If you recognise these signs, the answer is rarely to train more. It's to recover better. Read our article on joint mobility to see how to work on recovery actively.

Active rest vs complete rest

On rest days you don't have to sit still. Active rest, such as a mobility session, a walk or a low-intensity class, speeds up muscle recovery and keeps your body moving without adding stress to your nervous system.

At Revolution Fitness, the Sunday Mobility sessions are ideal for active recovery days, especially if you've trained CrossFit or HYROX hard during the week.

After a long break, your frequency in the first few weeks isn't the same. You'll find the week-by-week progression in the 4-week plan for getting back to training after the holidays.

If you are thinking about one-to-one coaching to keep up that frequency, it is worth knowing how much a personal trainer costs in Portugal before you decide.

How often you can realistically train also changes which plan suits you. It's one of the sums to do before you sign anything.

The frequency you choose has to survive the winter. If you train in the evening, read what changes with the clock change and winter training, and how to choose between training in the morning or at night.
